HIIT โ€” high-intensity interval training โ€” is one of the most effective ways to improve a footballer's physical preparation. Football itself is an interval sport โ€” sprinting, stopping, jogging, then sprinting again. Therefore, HIIT exercises are perfectly suited for football.

What is HIIT?

HIIT consists of periods of maximum effort followed by recovery periods over a short duration. For example: 30 seconds of sprinting + 30 seconds of walking. This exercise develops both aerobic and anaerobic endurance simultaneously.

HIIT Program for Footballers

Level 1 (Beginner):

- 20 seconds sprint + 40 seconds walking

- 10 repetitions

- Total time: 10 minutes

Level 2 (Intermediate):

- 30 seconds sprint + 30 seconds walking

- 12 repetitions

- Total time: 12 minutes

Level 3 (Advanced):

- 30 seconds sprint + 15 seconds walking

- 15 repetitions

- Total time: 11 minutes

Tabata Exercise for Footballers

Tabata is the most intensive form of HIIT: 20 seconds of work + 10 seconds of rest, repeated 8 times.

Football-adapted Tabata:

1. Burpees โ€” 20 seconds

2. Mountain Climbers โ€” 20 seconds

3. Jump Squats โ€” 20 seconds

4. High Knees โ€” 20 seconds

10 seconds of rest between each. 2 rounds = 8 minutes.

HIIT and the Football Game

Research shows that a 4-week HIIT program increases a footballer's number of sprints in a game by 15-20% and total distance covered by 5-10%. This is a huge difference โ€” especially in the final 15 minutes of the match.

When to do HIIT?
