Increasing Endurance in Football: Running and Special Exercises Program

Football is not just about strategy and technique, but the pinnacle of physical endurance. To move continuously across the field for 90 minutes, make quick sprints, and still make accurate decisions at the end of the game, a footballer must possess a high level of stamina. If you feel tired in the last 15 minutes of the game and notice your movements slowing down, then you need a special preparation program.

Why is simple running not enough for footballers?

Many amateurs choose simply to run long distances slowly (jogging) to increase endurance. Of course, this is beneficial for general health and basic endurance, but football is a dynamic game. A footballer may walk slowly for one minute and then need to sprint at maximum speed within the next 10 seconds. Therefore, we need interval training and anaerobic endurance.

Main components of increasing endurance

Endurance in football is divided into two types:

  • Aerobic endurance: This is the body's ability to work at low and moderate intensity for a long time. It allows you to move throughout the entire game.
  • Anaerobic endurance: Short-term movements of high intensity (sprints, jumps). This ability plays a crucial role in quick transitions to attack or chasing an opponent.

Running and exercise program

Below is a recommended set of exercises for weekly preparation. Remember, a 10-15 minute warm-up is mandatory before any exercise.

1. Interval Running (HIIT)

This method is considered the most effective for footballers. The exercise is performed as follows:

  • Sprint: Run at maximum speed for 30 seconds.
  • Rest/Recovery: Walk slowly or jog very slowly for 60 seconds.

2. "Shuttle Run"

Mark two points 20 meters apart on the field. Run from one point to the other at maximum speed and return. This exercise develops not only endurance but also the ability to change direction quickly.

3. Strength and Endurance Exercises (Circuit Training)

To increase muscle endurance, perform the following exercises continuously, one after another:

  • Burpees (15 times)
  • Plank (45 seconds)
  • Squats (20 times)
  • Mountain Climbers (30 seconds)

Repeat this circuit 3-4 times, resting for 2 minutes between each circuit.

Recovery and Nutrition: The Key to Success

No matter how hard the exercises are, there will be no result if you do not rest properly. For muscle recovery, pay attention to the following:

  • Sleep: At least 7-9 hours of quality sleep per day.
  • Water balance: Drink sufficient amounts of water during and after exercise.
  • Proteins and Carbohydrates: Consume protein (meat, eggs, cottage cheese) for muscle recovery and complex carbohydrates (buckwheat, oats, rice) for energy.
